1 V o l u m e 1 0 N u m b e r 2 M a y / J u n e Year in Review Record Number of Inland NW Swimmers at Champs and National Meets The USMS short course season ended with a bang for Inland NW Masters. The champs meet held in Pullman on March 31 and April 1 had a more than 70 participating. In addition to a fun time, 14 Inland NW Masters records were broke. Women who broke records included Sharnay Brown (21, MCM), Kris McQuire (42, YVM), Margaret Hair (52, LCM), Marvel Kimball (70, WSU), Modonna Buder (76, UNA) and Jean Rudolph (85, MCM). Men who broke records included: Jason Lyons (22, WSU) and Lincon Djang (47, TCAS). Lincoln Djang who is one of the leaders of the recently formed in Tri-Cities Atomic Sturgeons broke the 200 Breaststroke record in Pullman going 2:28.25, and broke the record again at USMS Nationals in Federal Way going 2: For all the results from the champs meet see page 12. For the first time in many years Inland NW Masters hosted a season ending banquet where new Inland NW Masters officers and season ending awards were announced. The banquet was attended by more than 20 swimmers and guests. A few of the WSU Masters swimmers who participated at the USMS Short Course champs were from left Daniel Hurley, Devin Schmelzer, Annika Nelson, Natalie Crooks and in back Jason Lyons. Awards announced included the Water Log award for those Inland NW Masters swimmers who attended every meet offered in Inland NW, those receiving the award were Mary Adams (52, LCM), Bill Bresko (79, UNA) and Doug Garcia (45, WSU). Adams and Bresko also received the high point awards. The final awards presented were for most dedicated swimmer, Devin Schmelzer August 4, th Annual Long Bridge Swim The Northwest s Premier Open Water Swimming Event (wetsuits and fins allowed) Early registration deadline is June 23, Regular registration deadline is July 16, on site entries taken. August 10-13, 2007 USMS Long Course Championships The Woodlands, Texas Visit USMS.org for details (23,WSU) and most inspirational Peony Munger (72, WVM). In the citation for most dedicated, it was noted that Schmelzer as both a coach and swimmer provided lots of enthusiasm for the sport to all his swimming colleagues (see photo above). Munger was noted for swimming the 1650 at the Wenatchee meet all Butterfly and she didn t break form. With USMS Nationals in Federal Way, more than 50 Inland Northwest swimmers took advantage of the close proximity of a national championship meet. Inland NW Masters for the first time in many year were able to pull together a number of relays. In additioin to swimming, a group participated in an evening baseball game at Safeco Field. 3 View from the Chair B y D o u g G a r c i a I n l a n d N W M A s t e r s C h a i r With a great short course season behind us and the summer open water season knocking at our door, I would like to take a moment to reflect on our participation in United States Masters Swimming. First, I would like to thank Susanne Simpson (SCM), Bernie Kingsly (NSM) and Larry Krauser (SCM) who served as chair, vice chair and secretary respectively for the past four years. In addition thanks goes to Sue Dills (SCM) who will be stepping down as Inland NW Masters registrar this fall. USMS is a volunteer organization, and we need to recognize and thank those who serve. Many of the people who participate in Masters Swimming go to the pool for a swim with their local team and never give a second thought about how their membership is managed and how the organization provides programming. Its through the volunteers noted above and others that we are able to exist. As we look forward to the future, I would also like to thank our new officers for stepping up and volunteering their time. Serving along with me as elected Inland NW Masters officers are Brenda Guettler (MCM) as vice chair, Lincoln Djang (TCAS) as secretary, and continuing on as treasurer is Virgil Crampton (WSU). Taking over as registrar will be Paige Buehler (MCM). Finally in the volunteer department, Carolyn Magee and volunteers from Wenatchee Masters will be taking over the Splashmaster newsletter this will be my last newsletter as editor/designer. After doing this newsletter for almost ten years, I think its time to pass on the baton. There are many others who help the organization and we re always looking for more. If you would like to be involved in even a small way, please contact your local team rep or me and we will find a spot that meets your interests and expertise. As you may have noticed, we have a new group forming in the Tri-Cities and I look forward to their continued growth and participation in our organization. Having just come back from USMS Nationals at Federal Way, I was pleased to see so many of our swimmers participating. For the first time in many years, Inland NW Masters was well represented at a national championship. Thanks goes to Paige Buehler for organizing the many relays we were able to put together with our increased numbers. Swimmers from Wenatchee teamed up with Tri-Cities and Moscow and other communities to have fun participating in relays. 5 Swimming Posture B y C o a c h M i c h a e l C o l l i n s I am constantly looking for new ways to teach swimming. I attend coaching clinics and swim camps whenever possible to keep updated and inspired to teach swimming better. For the last year or so I have been putting a lot more emphasis on body position than on the pulling and kicking motions based on information learned from top level coaches like Bill Boomer, Milt Nelms, Richard Quick, Terry Laughlin, Emmett Hines, and Tom Avischious. But change is a long slow process. I hope I can help you understand some of these concepts better in this article. Do you remember in grade school the teacher or your parents telling you to improve your posture. Sit up straight, young man! Stop slouching in your seat! I remember that distinctly from both parents and teachers (Maybe if I had listened, I wouldn t have had back surgery at age 30). To grow up with all our body parts working properly it was necessary to treat our body well by maintaining proper posture and body strength. Well guess what, posture in the water is just as critical to swimming well. Most swimmers have some glaring posture defects which cause them to either swim Much slower than they are capable or work much harder to swim at the same speed. The main two goals in swimming faster are to minimize or reduce drag and to maximize propulsion. Instead we are using most of our energy overcoming poor posture in the water and we are not achieving either! Through Snooper video taping over the last few months, I have found most swimmers drastically out of alignment throughout much of their stroke. To swim faster, we must stop spending so much time trying to work harder, and find ways to swim the same speed with less effort (lower heart rate). Keeping your heart rate lower will allow you to maintain better body position and speed for a longer period of time. Improving your body position (posture) in the water is the quickest way to do this. Learn to feel weightless in the water by balancing your body in the water. This is difficult to do since the center of your body mass is about six inches above your navel, but your center of buoyancy is between your armpits. By pressing the head and chest into the water with the right pressure your buoy will float perfectly horizontal at the surface. Very few swimmers do this well. Usually, the head position is far higher than the hips which forces the legs to work harder and the arms to press down to support the head instead of reaching out in front for more distance. This increases the heart rate because the legs are working harder and more arm strokes are required to cover each length. Collins Rules to Long Axis Rotational Strokes (Free & Back) Rule #1: Maintain head to hip horizontal alignment by keeping pressure on the buoy. Lifting your head higher than your hips at any time during the stroke, especially during breathing is a big no- no. Check yourself by imagining a skewer shoved through your skull and down your spine keeping you perfectly aligned, only allowing you to rotate the head to breathe and not lift it. The skewer tip should always be pointed at the pool wall you are swimming toward. Rule #2: Maintain a long boat position by keeping a weightless arm in front for three-quarters of the stroke pattern. This is also known as Front Quadrant Freestyle. Stretching the arm out front allows the hips to continue to rotate on the side as the recovery arm passes your ear. Rule #3: Swim on your side not on your stomach. Skate down the pool sliding from one hip to the other. Use hip rotation to power your arms through the water. Anchor the hand out front, and then pull it back by rotation of the hips. Increase speed by increasing hip rotation, not arm turnover. Rule #4: Stealth Kick steady and narrow just below the surface. Don t break out of the turbulent cylinder created by the body. Legs should not fall significantly lower that the hips, excessively break the surface, or scissor wider that the width of your shoulders. Rule #5: Develop a vertical forearm pull to increase propulsion. I believe keeping the elbows near the surface at the catch and the finger tips pointed toward the bottom is far more important than an S shaped pull pattern. Remember though, this is the last step and should only be emphasized after the first four rules have been thoroughly ingrained in your muscle memory. 6 INFORMATION SHEET Version of other swimmers, to be picked up if needed by a Coast Guard Auxiliary boat with medical staff on board. Coast Guard power boats will patrol the event, with each turning off their propellers when they are near a swimmer in the water. Two Bonner County Sheriff Patrol boats with sirens and flashing lights are on either side (East and West) of the Long Bridge to notify any other boats which may be on the water but are not participating in our event or may not even be aware of the event and that swimmers are in the water. The swim will proceed in all but lightning and severe wind/cold. Refunds will not be given if cancelled due to weather or any other reason. There is a 2-1/2 hour time limit to complete the swim. Competitors still in the water will be removed and become ineligible for USMS awards USMS OPEN WATER NATIONAL CHAMPIONSHIP DATE: Saturday, August 4, EVENT: The Northwest's premier open-water swimming event held in Sandpoint, Idaho, the Long Bridge Swim is a 1.76-mile swim across magnificent Lake Pend Oreille. The race is a point-to-point crossing paralleling the Pedestrian Long Bridge. The 2007 event will be the United States Masters Swimming s 1-3 mile Open Water National Championship. There will be two separate waves: first wave is for the USMS National Championship and the second wave is for the Community Swim. COURSE: A straight 1.76 mile swim from an in-water start northward on the east side of the Pedestrian Long Bridge, paralleling the bridge until it meets land, and then following the bike path along the shore into a sandy beach finish. TIME: Check-in begins at 6:30 am. All swimmers must sign USMS Liability Release upon check-in, pickup goody bag, and get body marked. A mandatory Pre-swim and Safety meeting will take place at 8:00 am. USMS swim begins around 9:00 am with the Community Swim beginning 10 minutes later. LOCATION: The race takes place on the east side of the Long Bridge (US 95 bridge heading into Sandpoint from the south). There is great spectator viewing along the entire course. Bring friends and cameras! Park at the north end of Long Bridge in the lot next to the Conoco station. The event will shuttle all swimmers to the south end of the bridge where the swim starts. When you finish at Dog Beach your car will be waiting for you. DIRECTIONS: Sandpoint is located in Northern Idaho. It is 46 miles north of Coeur d Alene, ID, on US 95. Spokane, WA, is 70 miles away (approximate driving time is 90 minutes). SAFETY: Safety is our #1 priority. Qualified safety personnel have the authority to pull any swimmer out of the event for safety reasons. The swimmers swim in a straight line along the east side of the Pedestrian Long Bridge. We have a flotilla of safety boaters, kayakers and canoes, paralleling the swimmers from the start to the finish on the sandy beach. Safety spotters walking along the Bridge have red flags and radios to point out a distressed swimmer if needed to notify a safety boater. Because the Bridge is so close to the swimmers and boaters, it is easy to call out instructions to the boaters if needed. If a swimmer gets tired or wants to stop or rest for any reason a kayaker moves in and can tow them out of the line EXPECTED TEMPERATURE: Water 65-70F degrees, Air 70-80F degrees. ELIGIBILITY: The USMS event is open to all 2007 USMS registered swimmers, 18 years of age (or older) as of August 4, All entrants must present their 2007 USMS card at registration or upon check-in. In USMS Open Water National Championships, swimmers using wetsuits, fins, paddles, flotation devices, or any other swimming aids are not eligible for USMS awards. RULES: Current 2007 USMS rules will govern the USMS portion of this event. Awards include: a plaque and USMS Championship Patch to all age-group first place finishers and medals for all age-group 2-6 finishers. RESULTS: Intermittent results will be posted at the race site at reasonable intervals. Final results will be posted at the race site within 30 minutes after completion of the race (2-1/2 hour time limit for race). 8 When is a Negative a Positive? B y D e n n i s B a k e r, O r e g o n M a s t e r s C o a h e s R e p I am so fortunate to work with so many different types of swimmers. There are many common threads that I encounter when teaching novice through advanced swimmers. That being said, all of the swimmers I coach or give private lessons to, do one of my favorite training techniques called negative split swimming. Negative split swimming is when you cut in-half whatever increment you are doing; say it s 100 s, the second 50 of the 100 needs to be faster than the first 50. You might say, well that sounds easy enough, but it isn t. This type of negative split training is, at times, very difficult to do. It is not done properly most of the time. We ll look at three different types of swimmers and how they should implement negative split training into their workouts in the correct way. Negative split training is vital in all aspects of swimming. In my opinion, there is not enough of it happening at all levels. Let s talk about the novice or beginning swimmer first. A new swimmer is battling many obstacles while learning how to swim. They are learning how to breathe, working on kicking and pulling correctly. With all this going on, how in the world can they get a good workout without swimming a great distance? The answer is negative split training. When you do a swim set with negative split in the mix, your cardiovascular system activates much quicker no matter what type of swimmer you are. Here is an example of a set my beginning swimmers do: 12 x 50 s Free descending 1-4. Numbers strong and negative split. :30 seconds rest in-between each 50. Let s break this set down and look at why it is a good set for the novice. The distance of the set is only 600 yards and not too overwhelming. Not all of the 50 s are negative split, this would be too difficult. There is plenty of rest during the set so it can be done correctly. The negative split 50 s are only strong, not fast. For the novice swimmer these only need to be done strong so they can keep focus on their stroke. If they do the second 25 faster that the first in any fashion it will increase their heart rate enough to get a great workout. The open water swimmer and/or triathlete swimmer can also benefit greatly from negative split training. These types of swimmers seem to get stuck in a rut doing long aerobic sets with very little rest. As I have stated in previous articles, all swimmers need to engage multiple types of energy systems when they train. If you re an open water swimmer ask yourself this question, How many times has another swimmer started to pass me and I tried to change gears and couldn t do it? Negative split training is the perfect addition to your aerobic workouts. It trains your heart to react better to changes in speed during a race. Here is an example of a set my tri s and open water swimmers do: 10 x 125 s Free. Alternating 1 easy, then 1 negative split strong. :20 seconds rest in-between each 125. Again, let s break it down. The distance of the set wou ld be in the medium range and has an alternating recovery swim. This allows the swimmer to really focus on negative splitting. Also, it is an odd distance. By this I mean a swimmer will have to change gears in the middle of the pool and not off the turn. This is much more practical and helpful for the tri and open water swimmer. Finally, let s look at negative split training for the experienced or elite competition swimmer. The experienced swimmer can handle a little more distance and still be in control of what s going on. Their sets and negative splitting need to be tighter than the previous two groups we have talked about. For example, a novice swimmer can do 100 yards negative split and go 55 seconds on their first 50 and 48 seconds on their second 50 and still get a great amount of benefit from the swim. If an experienced swimmer did this they wouldn t get as much out of it. The range in-between splits is too wide. Advanced swimmers need to have splits much closer together. For example, 35 seconds on the first 50 and 33 seconds on the second 50. The advanced swimmer has built up better stroke technique and has greater aerobic, anaerobic and threshold systems. To tap into these systems closer negative splitting is a must! Let s look at a set that my advanced swimmers do: 4 x 200 s Free. Odd ones are moderate. Even ones are negative split steady. :30 seconds rest in-between. 4 x 100 s Free. Odd ones are moderate. Even ones are negative split strong. :30 seconds rest in-between. 4 x 50 s Free. Odd ones are moderate. Even ones are negative split fast. :30 seconds rest in-between. Breaking down this set it is obvious that it is longer. However, we still have some recovery swims in-between our negative splitting and though the increments get smaller throughout the set the rest stays the same. This is to help the swimmers focus on the task at hand, tight negative swimming and getting faster as you go through the set. The last set really illustrates the difficulty of negative split swimming. You really need a coach to take some splits throughout different parts of the set so you know you re on track. The biggest mistake swimmers make is not checking the clock or getting their splits. Simply thinking to yourself that you are S p l a s h m a s t e r M a y / J u n e

Warm up: 500 yard swim 150 yards kicking without a kick board or fins Pre-Set: 4 x 150 broken as: 50 six-kick switch drill (see below) rest 15 seconds 50 touch-back drill (see below) between 150s 50 build-up swim 2 x 275 negative split (rest 30 seconds between 275s) To get the feeling of open water swimming as noted at the left by Coach Dennis Baker, you ll need to turn on the reserves in the middle of the pool rather than at the wall. Main Set: 4 x 400 broken as: 1) Swim at open water pace, get your time rest 1 minute 2) First 25 of each 100 to be sprint (this gives between 400s the sensation of the start, or of passing. 3) Last 25 of each 100 seek and sight (see below) 4) 400 negative split, beat the time from #1 Mop Up: 300 Easy alternating 50s swim focusing on distance per stroke and 50s kick on your back. Bonus: Cool off: Drills: 200 swim as fast as possible 4 x 75 broken as 50 distance per stroke swimming, 25 kick easy on your back, rest 10 seconds between each 75. Try to descend your stroke count with each 75. Six-kick switch: flutter kick on your side with one arm resting your your side and one out front. On the count of six, give a hard pull, extending other arm and roll to opposite side, six count and repeat. Purpose: to learn body position and roll. Touch back: At the completion of each stroke when your hand exits the water, roll body and slap the water on the other side of your hip. Keep your head in proper Freestyle position. Purpose: to heighten your awareness of the completion of the stroke and body roll. Seek and Sight: keep your eyes just above the surface of the water sighting on an object. This gives a feeling of navigating during an open water swim. Be sure to breathe to your side and not in front. Breathing to the front will drop your body position to low in the water. pushing harder on the second half of the swim just doesn t cut it. In most instances, what you think is happening in your mind is not the case in reality. Your body gets naturally fatigued even when going out under control on the first half of a swim. One must maintain a strong stroke and effort throughout the whole second half, especially into the wall. Negative split swimming can help all levels of swimmers and all types of swimmers. It can help sprinters finish better. It can help middle distance swimmers split evener. It can help distance and open water swimmers change speeds when needed and be a better racer. Finally it can help the novice swimmer get into shape without swimming a lot of miles as they perfect their strokes. I would recommend implementing negative split swimming for at least 30% of your training.
