St Andrew s healthy eating and nutrition guidelines To perform well over a day of competition there are some important sports nutrition tips for parents and students to remember: You need to drink enough to stay well hydrated - dehydration can cause tiredness, headaches and poor sporting performances. You need to eat foods that provide fuel for working muscles, and keep you feeling good all day. Keep Your Cool Sports Medicine Australia recommends that children Drink around 150-200ml (3/4-1 cup) fluid, 45 minutes before your event. Drink around 100ml (1/2 cup) of fluid every 20 minutes during events. Drink at least 500ml (2 1/2-3 cups) after you have finished competing. Sports Dieticians Australia recommends that children Drink mostly water. Try a sports drink (e.g. Gatorade) before, during and immediately after sport to provide extra carbohydrate and encourage a greater fluid intake. Keep drinks cool throughout the day freeze water bottles overnight or use an insulated drink bottle. Pack at least 2 drink bottles one for water and the other a flavoured drink (e.g. sports drink). Encourage children to continually sip at their drink bottles between events. Avoid large amounts of fizzy drinks before, during and between events. Stay in the shade between events. Eat the Right Fuel Encourage your children to have a nutritious breakfast including foods like cereal with low fat milk, toast with jam/honey, pancakes, fruit, low fat fruit yogurt or a smoothie. Pack some smart snacks to keep energy levels up over the day. Good choices include pikelets, muffins, muesli or cereal bars, fresh, canned or dried fruit, plain sandwiches or rolls, flavoured yogurts or milks, smoothies, creamy rice desserts, or rice crackers. A small handful of jelly lollies can help refuel young athletes who have difficulty eating over the day. As a guide, if your child has less than an hour before or between events they should aim to have mainly carbohydrate rich fluids and water. If they have between 1-2 hours then fluids and a light snack is a good idea. If they have longer than 2 hours then a small meal (e.g. sandwiches, pasta, noodles etc.) is recommended. At the end of the day include a carbohydrate rich meal and plenty of fluid to refill tired muscles.
