1 Newsletter May 2016 Issue No. 05 Ponder the path of your feet.. May Newsletter So it is safe to say the bulk of the marathon season is finally over. For some I can still hear the Yes!! whilst for others, the focus has now shifted onto new challenges. However, there are a few members still waiting for their maiden voyage into marathon territory and so we get behind them as a club and wish them well and expect to see a full report afterwards. One of the enjoyments of marathon training was our Sunday runs, which often saw a lot of members who had no marathon planned but often turned up to support those who were running one as well as those who just fancied some miles on a Sunday morning. Well we are hopeful our Sunday Runs will continue in one form or another and ask that anyone looking for company to please post on our Facebook Group page. Details will follow from Mark as well as on our Facebook page. In addition to our continued Sunday runs, we have seen 2 league races with outings at the Hedgehoppers 5 and the Trundle Hill 10k, both of which offered very different and very extreme weather conditions and both of which seen the club come away with a full bag of points, claiming 1 st place at The Hedgehoppers and 2 nd place at Trundle Hill!! Yes, you read that correctly. A FIRST and SECOND place in consecutive races so a huge well done to all who ran in them including all our first timers! Full reports are available further below. Details of both our upcoming races are also available both on our website and our Facebook page again, so get yourself signed up if you haven t already! Since moving our training sessions to Tilgate, it has been great to see the attendance rise both on a Monday and Wednesday and as a further result of this we now have over 200 members, which is fantastic! So as a guest editor I thought I could use this opportunity to say a huge thank you to all our members, run leaders and coaches who continue to make Saints & Sinners the friendliest club around. 2 CHAIRMAN S NOTES ST LAWRENCE FAIR FUN RUN, HURSTPIERPOINT - 2 July at 2.45pm Thanks to Mark Clawson for bringing this one to our attention. Fans of the WSFRL might like to give it a try. The 5 mile course includes an ascent of Wolstonbury Hill on the South Downs just north of Brighton. It's nearly all off road and a beautiful route past Danny House. A small event with typically 60 runners, it starts and finishes at the fair ground with the fun fair and beer tent. This year the organisers are offering family entry to the short 1.5 mile route (without the hill) for just 5 in advance for all the family (any number of children with at least one adult). Entries: TRAINING & EVENTS FOR JUNIORS - July & August The Christ s Hospital-based running club Mel s Milers is offering 3 days of athletics training for 6-11 year olds at Broadbridge Heath Leisure Centre, with a Mini Olympics on the final day, from 15th to 17th August - all children welcome. Running club coaches and run leaders are generally qualified to lead and train runners from age 12 upwards, but this event will be staffed by experienced coaches and leaders with qualifications and DBS clearance to work with children. SUSSEX ATHLETICS: U13 and U11 QuadKids Championships and U17M and U15B 3000m Championships Thank you to Melanie Anning of Sussex AA for bringing these events to my attention. They will be held at Withdean Stadium, Brighton, on Sunday 3rd July. There is on-line entry via the Sussex AA website, links below. U13 U11 U17M/ U15B 3000m Sussex Athletics have put full details of the competitions on their website in the hope that it will reduce the number of phone calls normally received, so please have a look there. Entry lists will be posted on the website once a week. The closing date for the U13 and U11 events is 20th June. 3000m runners can enter in advance and on the day. 2

4 MORE CHAIRMAN S NOTES (Courtesy of Bobby Shepard) THE ELMORE 7 So with a fast flurry of our WSFRL league races in the coming weeks and months, we can hope for some sunshine to help keep us motivated. If our league races don't tick a box for you, then perhaps we can wet your appetite with this... Keep an eye open for details in the newsletter but we would like as many as our club members to attend and treat it like a club run. This challenging 7 mile road race starts at Chipstead and is held in July in conjunction with the Chipstead Flower Show famous for maintaining a traditional environment of family entertainment. Refreshments are available. The event has grown in popularity attracting up to 400 runners with all abilities taking part. This year the race is again part of the Surrey Road League series. The course is run on rolling quiet roads in the Chipstead area. All finishers receive a medal and prizes are presented from the show ring. There are prizes for first, second and third men and women and for the first finishers in each Vets category. Our chosen charity for 2016 is Canine Partners, training assistance dogs to transform the lives of people with disabilities. 5 Weald Challenge 50k Ultra train race and Half Marathon (Mark Smee) I upheld the honour of Saints & Sinners in this ultra trail race, finishing 1st Male Vet 55 and 11th overall in 5:02:38 in testingly hot conditions. I wasn t bothered in the slightest not to break 5 hours, just happy to be among the first finishers with a strong last mile and almost no cramps. This might have had something to do with the fact that I consumed bananas, watermelon, numerous cups of Coke, 8 gels and 2 litres of hydration drink during the race. This cost several minutes of race time, but that s preferable to dying a horrible death during the last few miles. Also running from Saints & Sinners was Andrew Bullock, who loves the ultra but sadly had to settle for the half owing to an injury. I would strongly recommend this event to anyone wanting to dip a toe into the wonderful (?) world of ultra-running. Just 5 miles longer than a marathon and mainly off-road, it features a wide variety of terrain, much of it tricky to negotiate and requiring nifty footwork, particularly the twisty, muddy paths through woods, and there s plenty of hill climbs on the way to the High Weald and back, though nothing really killing. So you get a good grounding in the skills required for running off-road for hours on end. The route starts in a village east of Uckfield and heads north along the Wealdway for 15 miles before turning back just west of Crowborough and heading south on the Vanguard Way. The countryside is delightful and there are spectacular views over the Ashdown Forest at the half-way point. And if you don t fancy running 31 miles, the half marathon (actually 13.4 miles) will give you a taste of the terrain and the sights to be seen. On the downside, the route markings are occasionally deficient: I encountered several runners who d taken a wrong turning, and was glad to have the navigation facility on my Garmin guiding me all the way with a GPX file downloaded from the race website. Also, it must be said that the race favours those with a Master s degree in the design of gate fasteners and stiles: it s a real obstacle course, the half marathon alone featuring 28 stiles, so this is not an event for those who dislike having their progress interrupted by the need to clamber over barriers and wrestle with gate catches. But the awkward aspects of the route are more than outweighed by excellent race organisation, outstanding food and fluid stations manned by kind and supportive folks, free tea and cakes at the end, a burger and hot dog stand, classy bling and a handmade pottery commemorative mug to boot. Highly recommended. 5

6 Kent Roadrunner and the Quest for GFA (Ben Stock) This will, eventually, be a run report for the Kent Roadrunner marathon which was a great event and one I can't recommend enough (if you like that sort of thing!). But, frankly, there is only so much you can write about running 20 odd laps around a track and so before getting to the race day I thought I d tell you a little about my journey to the start line. It may not be easy to believe now, but I ve not always been a runner. Nine years ago I was very much overweight, bordering on being obese, lazy and hideously unfit to the extent that I only just passed the police fitness test, which is far from the hardest thing out there. Running for a train was about my limit and even that took a silly amount of time to recover from! Things started to change one Sunday morning in April I was still a uniform police officer and, working the early shift, had been sent with a teammate to a crime scene. Unlike most crime scenes this was indoors, with the added benefits of a comfortable sofa and a working television. With nothing much to do but wait until the CSI type people arrived (it s nothing like it is on TV) we sat down to watch the London Marathon. It just so happened that my teammate was a runner/triathlete and we got to talking about the various races he had taken part in and his experiences in them. He was always quietly spoken but somebody I d always respected and hearing him talk about races whilst watching the London Marathon was inspiring. That evening I headed home, ordered a pair of trainers and vowed to one day run the London Marathon, entering the Great South Run as a start. Every year since I ve entered the ballot for the London Marathon and, without fail, have been sent the rejection magazine. It has become a tradition to angrily throw it, unopened, in the bin! At first I just ran alone a couple of times a week and entered a very occasional race. I still remained pretty unfit and overweight though until six years ago when, a week or so before my 30th birthday, I was diagnosed with asthma. Standing on the scales in the asthma clinic for the first time I had a bit of a revelation and decided then and there it was time to buck up. I d been with my now wife for a few years and was optimistic that children might be in our future - I didn t want to be a father who couldn t keep up with his children, though if you ve ever seen Izzy running about you ll probably know that I still struggle! I sorted my diet out and worked hard, shedding over 18kg in an effort to get in some semblance of shape. As it does for so many parkrun changed things for me - it gave me the confidence to enter more races and join a club after I realised I wasn t going to be embarrassingly slow. I joined Saints and Sinners and haven t looked back, training harder and getting both fitter and quicker. And yet, I still haven t managed to run the London Marathon which was the whole point of taking up running in the first place! Last year I ran my first two marathons - Brighton and Banksa Bystrica (in Slovakia), training hard to achieve times that I feel proud of but that just missed out on the elusive Good for Age time that would mean I could finally run London and not see that rejection magazine. I know I could have always tried for a charity place but as there is a small charity in particular I would like to raise money for if I ever get a place this wasn t really an option. So, when another rejection came through in October I figured it was time to stop making excuses, knuckle down and train even harder to get that time. After some research I drew up an 18 week plan that had the usual combination of long runs, intervals, hill sessions and recovery runs but increased the intensity from the plan I had followed for the previous two marathons. There was the normal slower long runs, but some weeks these became 3/1 Runs (first ¾ gentle pace, final ¼ approaching race pace), TLT runs (Tempo-Long-Tempo), runs with surges, long runs where the second half was at tempo pace and so on. Other days were medium-long runs at race pace and there was weekly speedwork sessions. As many runs as I could took in hilly routes and there was at least a short run every day. On top of the running there was nearly daily cross training sessions - weight training, core work, stretching, pilates and plenty of yoga all featured. Unfortunately all this training meant missing out on club nights and doing most of the running alone either first thing in the morning, in lunch breaks or as part of the commute home from work. During the training personal bests at pretty much every distance showed things were heading in the right direction and times in WSFRL Races were also a confidence booster. Looking back over the training log on Strava the night beforee the race I felt reasonably confident that I couldn t have put much more work in. To give a sense of perspective, I had run 285miles further and climbed 20,000 feet more of hills than at the same time last year. 6

7 Kent Roadrunner and the Quest for GFA (Contd) (Ben Stock) After a week of carb loading and the traditional race morning rituals (sure you can guess...) it was time to head to Gravesend Cyclopark for the race. Kent Roadrunner is organised by TZ Runs and I can t sing their praises enough. Just about everything to do with the event was perfect - from the communication beforehand, the organisation on the day, the atmosphere on the course, the facilities at the venue, the marshals and even the car parking for spectators - everything just seemed to be right. Arriving at the venue I quickly picked up my personally chosen race number before heading to the runners personal drinks area where I was able to leave the supplies I d brought with me on a table to pick up on the whilst running round - probably the best feature of the lapped course. I put the 20 rubber bands provided to help with counting the laps on my wrist, had a bit of a warm up and joined the other runners at the start line. With a maximum of 550 entrants allowed this is a smaller event and the atmosphere amongst the runners before the start was friendly and encouraging. With a 9am start on a Saturday morning it felt more than a little like a parkrun, just with the prospect of a few more miles ahead of us! After a quick briefing from the run director, including congratulating a couple of runners on their 100th marathon (see - just like parkrun!) it was time for the off. Starting right at the front meant I was quickly out of the pack and into a rhythm, watching a couple of runners streak away from the rest of us. There was one short lap to run followed by 20 longer laps to run, taking off a rubber band to throw towards a handily based bin every time we crossed the start/finish line. After the first half mile or so I was in fifth or sixth place and, at least as far as I was concerned, that s where I stayed for the rest of the race. The lapped nature of the course meant lots of overtaking, getting pass other runners was easy enough thanks to the nice wide track on the cyclopark but for the most part I was running alone, particularly after 12miles or so when the only other runner who had been going around at the same pace as me fell away. The encouragement from the other runners though was great and the marshals and spectators were amazing - creating a great atmosphere despite the weather, which had decided to be British. There isn t much to say about the race itself, personally I like the lapped nature of the course, though some didn t, and the hill up to the start/finish line got a bit samey after a while. The advantage was always knowing what was coming and being able to pace yourself - I had printed out the 3 hour timing guide and so was able to take it out of my pocket at the end of every lap to check I was doing ok. And I was, building up a comfortable cushion to the point where I knew with 8 miles to go it was going to take something pretty spectacular not to finish in less than 3 hours. Just as I was starting to flag a little my family arrived at the track, they were a very welcome site and along with the homemade signs their shout of encouragement helped to keep me going for the last few laps when it really started to bucket down. Taking of the final wristband and starting the last lap was a nice moment even if that hill back to the finish line had somehow managed to get steeper in the meantime! Approaching the finish line I could see that a long ambition was finally going to happen - with a time of 2:55:37 being well under the GFA limit. Being very happy with this, and a bit worn out, I didn t pay too much attention to what the marshal in the finish area said but proudly collected a ridiculously big medal and posed for lots of photographs with my family whilst getting my breath back and quietly wondering if I d ever be able to walk properly again. I then had an argument (as you do) with my mum and dad who seemed to think they d heard the guy at the finish line say I d finished third. After thanking them for their support I told them they must be getting senile - I was fifth at best. Nonetheless they were adamant so I agreed to have a shower and wait for the trophy presentation to prove them wrong. Well, it turned out they d got it right and I picked up a lovely trophy for third place to go with the huge medal! I later learned that one of the runners who had streaked off into the distance was treating it as a training run and stopped after 18 miles, the other - last years winner - had unfortunately picked up an injury and had to stop. But the main thing, to be honest the thing I cared most about, was that finish time and, all being well, finally getting to run London next year. 7

8 Ironman 70.3 Barcelona (Glenn Mitchell) Given that the newsletter is a bit short on material this month (hint, hint) I thought I d do a quick write-up on my first tri of the year. I headed down to the town of Calella, about 30 miles or so North of Barcelona itself. I ll focus more on the run, but for anyone who is interested, there is a more detailed write up on my blog at trirunfun.uk. If you were running this as an standalone half marathon it wouldn t be far off a PB course. Heading away from the transition tent, it s a flat mile or so towards the finish line, before doubling back and heading 3 miles (also flat) to the other end of the next town, before doubling back again to head to the end of the finish chute for a second full lap. The only thing that really got in the way (other than the public wandering around) was the subway under the railway line to get to the leg of each of the 2 full laps. It was a lovely, scenic route hugging the coast which I m sure helps to keep you going! I deliberately trying to head out slow after the 56 miles on the bike, I apparently didn t, doing the first mile in 6:59. This might sound good, but it basically lead to a steady pace decline to the finish, with my last couple of miles nearer to the 8:30-9:00/mile mark (yes really!). That said, I was happier that I only had to walk when I was at aid stations to take on water/coke or to squeeze a wet sponge over my head. Unlike the last middle distance tri I did, I managed to keep it together for the rest of the run to finish in 1:42:45, 5:43:32 for the whole race. Felling awful after crossing the line, having picked up my medal I staggered into the finishers area to pick up a cheese and ham toastie problem solved! After quick chat with a nice lad from California who d come across for the race, it was outside for a stretch off and to go and see my support team who d been shouting at me from the sidelines. Definitely a good race overall, but I can t help but feel that I paid extra for the Ironman Brand without really getting anything for the money. 8

9 Parkrun Report (Richard Daniells) Each month I start the parkrun report by saying what awesome things our runners have done in the previous few weeks, but this month has been even more awesomer with our parkrun PB machines out in force, and very often paced around by others helping them to achieve times that only a few weeks ago were a pipe dream and thought impossible to achieve. One only needs to scan through the results each week to see the large number of Crawley Saints and Sinners Running Club members in the Club column, and we encourage all our runners to ensure they are registered for parkrun as club members showing everyone what a force we are. If you aren t registered as a Saint and Sinner for parkrun, please do so and instructions are at the bottom of this report on how to do so. This coming Saturday is a momentous day for both Crawley Saints and Sinners, and for Tilgate parkrun. It s the graduation day for our latest Learn to Run course, and Tilgate parkrun s fourth anniversary. Our L2R graduates will be out in force, for many of them running their first ever parkrun, and also we are guaranteed to win some of the Tilgate parkrun Annual Awards, so please make every effort to be there and be yellow and make sure that everyone knows we are the force of local running in Crawley. I don t know what the collective noun for a huge number of Saints and Sinners is, but every week we are there, encouraging others, swapping stories and strategies and I hope many of the L2R graduates will join us, not onlt this week, but also in weeks to come, and you will achieve things you (and probably your friends and family) never thought were possible, but with Saints and Sinners, they are!! In the five parkruns since the last newsletter, exactly 100 Saints and Sinners have completed a parkrun, with 16 completing all five. The smallest turnout was 54 on the 5th June, and the largest 60 on 14th May, not only at Tilgate, but we were also represented ten other parkruns throughout the month. 7th May saw 54 Saints and Sinners complete the Tilgate parkrun, with three runners at Delamere (two) and Gedling (one) with a massive 11 PB s achieved. PB s this week were Daniells McComb 32.47, Elliot Osborn 22.23, Claire Page 22.31, Cara Law (on her birthday!), Bobby Shepard 25.37, Frances Wakefield 38.17, Janine Haynes 26.35, Miranda Attwater 27.25, Mary Morgan 28.04, Roy Swetman and Derek Brailsford (at Gedling). Jessica and Stuart Melville both ran their first parkruns, Brian Dickinson ran his 50th (all at Tilgate), and Cathy Holrord her 100th Tilgate parkrun. 14th May and a massive 58 of us present at Tilgate, with Brighton & Hove and Nonsuch parkruns receiving some Saints and Sinners tourism. This week s PBer s were Danielle McComb 32.01, Stuart Melville 24.35, Jack Barrett 30.56, Sue Swetman 37.35, Bobby Shepard 25.35, Janine Haynes and Elliot Osborn Sarah Barrett ran her 50th parkrun (all at Tilgate), and Brian Pemberton his 150th (again all at Tilgate). 21st May saw the Horley Harriers takeover of Tilgate parkrun, and 54 of our members were there and some tourism done at Guildford, Horsham and Colwick. PB s were achieved by Jack Segens (our fastest Junior time), Roy Swetman 27.42, Frances Wakefield 36.18, Faris Webb 27.01, Bobby Shepard 25.05, and Mark Smee at Horsham supporting hiw wife Fiona s 50th parkrun). Marion O Connor and Meagan Perrin both ran their first parkrun, and Andrew Middleton his 100th Tilgate parkrun. 28th May again saw 54 of our runners at Tilgate with both Nonsuch and Gedling again seeing some Saints and Sinners tourism. It was the first parkrun for Rebecca Hopwood and 50th at Tilgate for Nick Baker. Before the event, Richard Daniells was presented with a certificate by Run Director Nick Keating for his 100th consecutive Tilgate parkrun. 5th June was the last parkrun of the Tilgate year, and 50 Saints and Sinners were there to celevrate with some tourism being done at St Andews (near Dundee Scotland!), Bognor Regis and Southwick Country Park. PBer s were Marion O Connor 34.50, Claire Page 22.20, Rob Kerhaghan 23.11, Richard Bryant and Bobby Shepherd Simone Beazley ran her first parkrun and John Evans his 50th, all at Tilgate. 9

Thirteen Saints and Sinners have run 45 or more Tilgate parkruns in the last year (not including tourism and forgotten barcode runs!) Only twelve non Saints and Sinners runners have run 45 (or more) runs, a real show of force and dedication from our members to Tilgate parkrun. If you haven t then you won t be counted in this section of the newsletter. To set your profile, either go to your own parkrun page or click on the manage my profile link on your parkrun results . Then select the top link entitled Update, and select Crawley Saints and Sinners Running Club from the long drop down list against the Running Club (optional) box. Don t forget, parkrun is not just about running, without the numerous volunteers parkrun would not take place. If you are injured, resting or just not feeling up to running on the day, you can get just as much pleasure in going along, marshalling, or undertaking any other volunteer role, knowing that you are fully appreciated by all those running, and giving something back to ensure that Tilgate (other parkruns are also available) can take place each week. 10
